Workout Description
7 Rounds for Time
7 Burpee Pull-Ups
7 Thrusters (115/85 lb)
21 Kettlebell Swings (70/54 lb)
33 Double-Unders
Why This Workout Is Very Hard
Seven rounds creates brutal cumulative fatigue across multiple limiting factors simultaneously. Burpee pull-ups tax grip and shoulders, feeding directly into heavy thrusters (115/85lb) that destroy legs and lungs, then 21 heavy KB swings (70/54lb) hammer grip and posterior chain again, before 33 double-unders require coordination while exhausted. No movement provides recovery from the previous one. Average athletes will likely take 35-50+ minutes with significant scaling needed.

Training Focus
This workout develops the following fitness attributes:
- Stamina (9/10): Extremely high cumulative volume — 49 burpee pull-ups, 49 thrusters, 147 KB swings, and 231 double-unders — taxes grip, shoulders, legs, and lungs repeatedly across all seven rounds.
- Endurance (8/10): Seven rounds of continuous mixed-modal work with high rep counts creates sustained cardiovascular demand. The combination of burpees, thrusters, swings, and double-unders keeps heart rate elevated throughout the entire workout.
- Power (7/10): Thrusters, kettlebell swings, and double-unders all require explosive hip and shoulder power. Burpee pull-ups add a ballistic pulling component, making power a consistent demand across every round.
- Speed (7/10): For-time format incentivizes fast cycling of double-unders and efficient transitions between movements. Maintaining quick rep turnover on KB swings and burpees is critical to a competitive finish time.
- Strength (5/10): Thrusters at 115/85 lb and KB swings at 70/54 lb represent moderate-to-heavy loads that require real strength output, especially as fatigue accumulates across seven rounds.
- Flexibility (4/10): Thrusters demand overhead mobility and hip flexibility; burpee pull-ups require shoulder range of motion. KB swings need a solid hip hinge pattern. Moderate mobility demands throughout.

Scaling Options
Burpee Pull-Ups: Sub jumping pull-ups, banded pull-ups, or ring rows paired with a standard burpee. Reduce to 5 reps per round if the combination is too taxing. Thrusters: Scale to 95/65 lb for intermediate athletes or 75/55 lb for newer athletes — the goal is to keep sets of 4-5 reps manageable. Kettlebell Swings: Scale to 53/35 lb; reduce to 15 reps per round if grip is failing early. Double-Unders: Sub 66 single-unders (2:1 ratio) or 33 penguin jumps for athletes still developing the skill. Volume: Consider 5 rounds instead of 7 for athletes newer to high-volume workouts or those with limited conditioning base. Time cap: Set a hard cap at 40-45 minutes to preserve stimulus.
Scaling Explanation
Scale if you cannot perform at least 5 unbroken pull-ups, cannot hold 95/65 lb thrusters for sets of 5, or if double-unders take longer than 90 seconds per round. The goal is to keep each round under 5-6 minutes — if you're spending more than 2 minutes on double-unders alone, sub single-unders immediately. Prioritize intensity over Rx loads here: a scaled athlete finishing in 30 minutes with consistent effort gets far more out of this workout than an Rx athlete grinding through 50 minutes with long rest breaks. Technique on thrusters and KB swings must not break down — a rounded back on heavy KB swings or a press-out on thrusters are signs to reduce load. If you're newer to CrossFit, 5 rounds with scaled weights is the right call to preserve the intended hard aerobic stimulus without turning this into a survival test.
Intended Stimulus
This is a moderate-to-long grind lasting 25-40 minutes for most athletes. The stimulus is a sustained, hard aerobic effort with repeated bouts of high-skill and high-demand movements that tax both the upper body and lungs simultaneously. Each round hits a full-body cycle: pulling strength with the burpee pull-ups, leg-dominant power with thrusters, hip hinge endurance with KB swings, and a skill-based cardio flush with double-unders. The primary challenge is mental and conditioning-based — the volume is high enough that pacing and composure become the deciding factors. Expect your grip, shoulders, and lungs to be the limiting factors across all 7 rounds.
Coach Insight
Start conservatively — round 1 should feel almost too easy. The thruster weight at 115/85 lb is significant when paired with burpee pull-ups immediately before it, so plan to break thrusters from the start: sets of 4-3 or 5-2 are smarter than going unbroken and blowing up. On burpee pull-ups, control your descent and use a strong kip — don't muscle them. For KB swings at 70/54 lb, use your hips aggressively and keep a neutral spine; these will feel heavier by round 4. On double-unders, stay relaxed in the shoulders and use small, consistent jumps — 33 reps is manageable but rushing after heavy KB swings will cause tripping. Key transitions: drop the KB and immediately grab your jump rope without resting. Common mistakes include going unbroken on thrusters in rounds 1-3 and dying in rounds 5-7, treating double-unders as rest (they're not), and letting the KB swing turn into a squat. Suggested rep schemes: Thrusters 4-3 or 5-2 every round; KB swings 12-9 or 11-10 early, then 8-7-6 later; double-unders in 2 sets of 17-16 if needed.
Benchmark Notes
Seven rounds of 7 burpee pull-ups, 7 thrusters at 115/85 lb, 21 kettlebell swings at 70/54 lb and 33 double-unders. The heavy swings take the most time. L5 (21:30-25 min) breaks them into sets of 7-10 and takes about 3:25 a round. L10 (under 11:45) holds about 1:40 a round.
Modality Profile
4 movements total: Burpee Pull-Up (G - bodyweight compound), Double-Under (G - jump rope bodyweight skill) = 2 Gymnastics; Thruster (W - barbell), Kettlebell Swing (W - external load) = 2 Weightlifting. No monostructural movements. 2G/2W = 50% each.
