Workout Description

AMRAP in 30 minutes with a partner: 50 barbell back-rack step-ups (45/35 lb, 20 in) 15 cleans (135/95 lb) 50 barbell back-rack step-ups (45/35 lb, 20 in) 10 snatches (135/95 lb) Divide the work as needed.

Why This Workout Is Hard

The 30-minute partner format provides recovery, but each round includes 100 loaded step-ups followed by moderate-to-heavy cleans and snatches. The accumulating leg and trunk fatigue makes the snatches increasingly demanding, placing the workout in the Hard range.

Training Focus

This workout develops the following fitness attributes:

  • Stamina (9/10): High-repetition loaded step-ups combined with repeated clean and snatch cycling create intense muscular-endurance demands across the legs, posterior chain, and shoulders.
  • Endurance (8/10): A 30-minute partner AMRAP creates sustained cardiovascular demand. Cycling through high-repetition step-ups and barbell work keeps the heart rate elevated.
  • Power (7/10): Cleans and snatches require explosive hip extension, though the long AMRAP and step-up fatigue reduce peak power expression.
  • Flexibility (6/10): Snatches demand shoulder and hip mobility, cleans require a sound front rack, and step-ups require adequate hip and ankle range of motion.
  • Speed (5/10): Efficient barbell transitions and partner handoffs matter, but sustainable pacing is more important than raw speed.
  • Strength (5/10): The moderate clean and snatch loads and loaded step-ups require meaningful strength, but the AMRAP format and repetition volume shift the emphasis away from maximal force.

Scaling Options

Reduce the step-up barbell to 35/25 lb or use bodyweight step-ups if posture or knee tracking deteriorates. Scale cleans to 95/65 lb and snatches to 75/55 lb, or use dumbbell snatches when the overhead barbell position is not consistent. Reduce each step-up set to 30 repetitions, the lifts to 10 cleans and 6 snatches, or shorten the AMRAP to 20 minutes for newer athletes.

Scaling Explanation

Scale the Olympic-lift load if the athlete cannot complete at least five technically sound repetitions when fresh, and scale the step-up load if the torso collapses or the knees cave. The goal is sustainable partner work for the full interval without long idle periods or unsafe lifting under fatigue.

Intended Stimulus

A long-duration partner grind that combines sustained aerobic work and loaded muscular endurance. The high-volume step-ups create cumulative leg fatigue, while the cleans and snatches test barbell technique under fatigue. Use short bursts of output and planned recovery to keep moving for all 30 minutes.

Coach Insight

Plan the splits before starting and switch before either athlete reaches failure. Alternating sets of 10 step-ups and small sets or quick singles on the Olympic lifts can keep the pace steady. Maintain full control on the box, keep the back rack secure, and prioritize sound clean and snatch positions as fatigue accumulates.

Benchmark Notes

The main limiters are the 100 loaded step-ups per round and barbell cycling under fatigue. The published target is three or more rounds; the L5 target is therefore 3 rounds, while higher levels require increasingly efficient partner exchanges and sustainable sets throughout the full 30 minutes.

Modality Profile

All three movements are loaded weightlifting patterns: barbell back-rack step-ups, cleans, and snatches. G 0%, M 0%, W 100%.
