Workout Description

5 Rounds For Time 50 Double-Unders 35 Knees-to-Elbows 20 yard Overhead Walk (185/135 lb)

Why This Workout Is Very Hard

Five rounds creates brutal cumulative fatigue across three distinct limiting factors: grip (double-unders, then knees-to-elbows, then overhead carry), core (K2E into overhead stability), and skill. The 185/135lb overhead walk is extremely demanding — requiring shoulder stability when already fatigued from 50 DUs and 35 K2Es. Most athletes will struggle significantly with the overhead walk as prescribed, and grip failure will compound across rounds.

Training Focus

This workout develops the following fitness attributes:

  • Stamina (9/10): High rep knees-to-elbows (175 total) combined with 250 double-unders and repeated overhead carries create significant muscular endurance demands on core, grip, shoulders, and legs across all rounds.
  • Endurance (7/10): Five rounds of double-unders, knees-to-elbows, and overhead carries create sustained cardiovascular demand. The continuous cycling between movements keeps heart rate elevated throughout the workout.
  • Strength (6/10): The 185/135 lb overhead walk requires substantial shoulder and core strength to stabilize a heavy load overhead for 20 yards per round, making strength a meaningful but not dominant factor.
  • Flexibility (6/10): Knees-to-elbows demand hip flexor and lat flexibility, while the overhead carry requires thoracic extension and shoulder mobility to maintain a stable lockout position under load.
  • Speed (6/10): Efficient rope cycling on double-unders and quick transitions between movements are important for competitive times, but the heavy overhead carry forces deliberate pacing and limits sprint-style cycling.
  • Power (3/10): Double-unders require some explosive calf and wrist power, but the overall workout is paced for time rather than maximal explosive output, limiting power as a primary domain.

Scaling Options

Double-Unders: Sub 100 single-unders or 25 attempts at double-unders for athletes still developing the skill. Knees-to-Elbows: Scale to knees-to-chest, hanging knee raises, or toes-to-rings for athletes lacking the grip or shoulder strength for full K2E. Reduce reps to 20-25 if grip is a significant limiter. Overhead Walk: Reduce load to 135/95 lb or 95/65 lb for athletes who cannot safely lock out the prescribed weight overhead. Sub a front rack carry or Zercher carry if overhead position is compromised. Reduce distance to 10 yards if space is limited. Volume: Scale to 3-4 rounds if the athlete is newer or if the 35-rep K2E set is unrealistic to complete in reasonable sets.

Scaling Explanation

Scale if you cannot safely lock out the overhead weight for the full 20 yards — a compromised overhead position under load is a shoulder and spine injury risk, and no stimulus is worth that. Scale K2E if you cannot complete at least 5 reps in a set — hanging and swinging without contact wastes time and energy. Scale double-unders if you are spending more than 90 seconds per round on the rope — singles or a reduced attempt scheme will keep your heart rate in the right zone and preserve the intended stimulus. The goal is to finish each round in 4-7 minutes, keeping total time under 35 minutes. Prioritize technique on the overhead walk every round — intensity is earned through consistent movement, not reckless loading.

Intended Stimulus

This is a moderate-to-long time domain workout targeting 20-35 minutes of sustained effort. The combination of skill, grip, and overhead strength creates a hard sustained effort that taxes your cardiovascular system while demanding consistent movement quality under fatigue. The primary challenge is multi-modal — rope skill, core-to-extremity strength on knees-to-elbows, and raw overhead stability and mental toughness on the loaded carry. Expect your grip and midline to be the limiting factors, not just your lungs.

Coach Insight

Pace the double-unders conservatively in rounds 1-2 — tripping the rope here costs you more time than you think. Aim for 2-3 sets of 25/25 or 20/15/15 rather than going unbroken and burning out your calves and focus. On knees-to-elbows, break early and often — sets of 7-10 are sustainable across all 5 rounds; going 20+ unbroken in round 1 will destroy your grip for the overhead walk. The overhead walk is the most dangerous movement — lock out your elbows, squeeze your glutes, brace your core hard, and take deliberate steps. Do NOT rush this. Common mistakes: tripping the rope due to fatigue and wasting 30+ seconds per round, going too big on K2E sets early, and losing overhead position on the walk due to fatigue. Transition quickly between movements but treat the overhead walk as a controlled, non-negotiable quality movement every single rep.

Benchmark Notes

The primary limiters are the 185 lb overhead walk (shoulder stability and strength under fatigue) and 35 knees-to-elbows per round (grip and core endurance across 5 rounds). L5 (~22 min) breaks K2E into sets of 10-12, takes 2-3 breaks on the overhead walk, and strings double-unders in sets of 25-30.
