Workout Description

AMRAP in 7 minutes 8 Burpees 18 Thrusters (45/35 lb)

Why This Workout Is Medium

The 45/35 lb thrusters are very light, making the barbell nearly a non-factor. Burpees provide a brief positional change before the thrusters, but neither movement truly compounds the other's fatigue. The 7-minute AMRAP limits total volume accumulation. The main challenge is sustaining aerobic output and managing the burpee-to-thruster transition, which is uncomfortable but well within reach for the average CrossFitter.

Training Focus

This workout develops the following fitness attributes:

  • Stamina (8/10): High rep thrusters (18 per round) combined with burpees accumulate substantial volume, taxing full-body muscular endurance across multiple rounds within the 7-minute window.
  • Speed (8/10): Short 7-minute AMRAP rewards fast cycling and minimal rest. Efficient transitions between burpees and thrusters, and quick bar cycling, are critical to maximizing rounds completed.
  • Endurance (7/10): A 7-minute AMRAP of burpees and thrusters creates significant cardiovascular demand. The continuous, high-intensity nature elevates heart rate quickly and sustains it throughout the entire effort.
  • Power (6/10): Thrusters are inherently explosive, requiring a powerful hip drive to transition from squat to overhead press. Burpees also demand explosive hip extension and jump mechanics each rep.
  • Flexibility (4/10): Thrusters require adequate shoulder mobility for overhead lockout and hip flexibility for the squat portion. Burpees demand thoracic extension and hip flexor mobility through repeated floor transitions.
  • Strength (2/10): Light loads (45/35 lb) on thrusters prioritize muscular endurance over maximal strength. The weight is intentionally submaximal to allow continuous cycling rather than heavy force production.

Scaling Options

Weight: Reduce thrusters to 35/25 lb for athletes who cannot maintain unbroken sets or whose form breaks down under fatigue. PVC pipe is appropriate for beginners learning the movement pattern. Reps: Reduce to 6 burpees and 12 thrusters per round to maintain the sprint stimulus for athletes with lower conditioning bases. Movement substitution: Sub burpees to a box or elevated surface for athletes with shoulder or wrist limitations. Sub dumbbell thrusters (15/10 lb per hand) if a barbell is unavailable or uncomfortable. Time: Keep the 7-minute window — do not reduce time, as the short duration is the point of the workout.

Scaling Explanation

Scale the weight if you cannot complete at least 10 thrusters unbroken at Rx load when fresh, or if your squat depth or overhead position breaks down under fatigue — technique always comes first. Scale the reps if you are newer to CrossFit or your conditioning base makes 8 burpees plus 18 thrusters feel like a grind rather than a sprint. The goal is to keep moving for the full 7 minutes with minimal rest — if you are stopping for more than 10-15 seconds at a time, the load or volume is too high. Prioritize intensity over Rx: a scaled athlete moving continuously will get far more out of this workout than an Rx athlete resting every few reps. Aim for at least 3 full rounds regardless of scaling level.

Intended Stimulus

This is a sprint-style AMRAP designed to be an all-out, high-intensity effort from start to finish. The 7-minute time domain demands short burst power with a sustained conditioning engine underneath it. The light thruster weight (45/35 lb) is intentional — this should feel like a cardio and mental challenge, not a strength test. Expect your lungs and legs to be on fire. The primary challenge is conditioning and mental toughness: can you keep moving when everything in you wants to stop? Target 4+ rounds for competitive athletes.

Coach Insight

Go out hard but controlled — this is 7 minutes, not 20, so you can push the pace. Burpees set the tone: stay low and efficient, step or jump your feet in, and use a consistent rhythm rather than explosive singles that spike your heart rate too early. For thrusters at this light load, aim to go unbroken or in two quick sets (10-8 or 12-6) every round. The biggest mistake athletes make is treating the thrusters like a heavy barbell — at 45/35 lb, these should move fast. Drive through your heels out of the squat and use your hip drive to launch the bar overhead, letting momentum do the work. Avoid pressing out at the top — it wastes energy. Transitions between movements should be under 5 seconds. Don't rest at the bar; rest while moving. Common mistake: going too fast on burpees in round 1 and dying by round 3. Find a pace you can sustain for all 7 minutes and hold it.

Benchmark Notes

A 7-minute AMRAP of 8 burpees and 18 thrusters at a light 45/35 lb. L5 (4.6-5.3 rounds) takes about 80 seconds a round. Elite athletes hold about 46 seconds a round (9+).

Modality Profile

Two movements: Burpee (Gymnastics - bodyweight movement) and Thruster (Weightlifting - barbell with external load). 1 G + 1 W = 50/50 split.
