Workout Description
AMRAP in 5 minutes
13 Wall Ball Shots (20/14 lb)
6 Toes-to-Bars
Why This Workout Is Medium
This 5-minute AMRAP combines moderate-volume wall balls with toes-to-bars — a classic pairing where hip flexor and core fatigue from TTB compounds quad/lung burn from wall balls. However, the short 5-minute window limits total volume and prevents severe fatigue accumulation. The average CrossFitter can sustain this pace with brief breaks, making it a solid but manageable conditioning piece.
Training Focus
This workout develops the following fitness attributes:
- Stamina (7/10): Wall balls and toes-to-bars both demand muscular endurance. Repeated squat-to-press cycles fatigue legs and shoulders, while toes-to-bars tax hip flexors and core across multiple rounds.
- Speed (7/10): In a 5-minute AMRAP, fast transitions and quick cycling are critical to maximizing rounds. Athletes must move efficiently and minimize rest to accumulate as many reps as possible.
- Endurance (5/10): A 5-minute AMRAP creates moderate cardiovascular demand. Short duration limits true aerobic development, but continuous cycling of two movements keeps heart rate elevated throughout the effort.
- Flexibility (5/10): Toes-to-bars demand hamstring flexibility and hip flexor mobility. Wall balls require adequate hip and thoracic mobility to achieve full squat depth and overhead extension.
- Power (5/10): Wall ball shots require an explosive hip drive to project the ball upward, and toes-to-bars benefit from a kipping swing. Both movements reward explosive output for efficient cycling.
- Strength (2/10): Light to moderate loads (20/14 lb) and bodyweight toes-to-bars require minimal maximal strength. The stimulus is endurance-based rather than force production focused.
Scaling Options
Wall Balls: Reduce to 14/10 lb or lower the target height to 9 feet. For toes-to-bars, substitute knees-to-elbows, knees-to-chest, or hanging knee raises for athletes still developing kipping mechanics. Athletes with limited shoulder or hip mobility can sub AbMat sit-ups (9 reps) or V-ups. Volume can be reduced to 10 wall balls and 4 toes-to-bars per round to maintain the sprint stimulus if movement quality is compromised at full reps.
Scaling Explanation
Scale if you cannot complete at least 10 unbroken wall balls at Rx weight with good depth and a controlled catch, or if you cannot string together 3+ toes-to-bars. The goal is to keep moving with minimal breaks — if you're stopping every 3-4 reps, the load or movement is too advanced for today. Prioritize technique over Rx: a broken kip or hyperextended lower back on toes-to-bars is a sign to sub down. The target is 4+ rounds for most athletes. If you're finishing fewer than 3 rounds, reduce reps or load to restore the sprint stimulus.
Intended Stimulus
This is a short, sprint-style AMRAP designed to be an all-out effort from start to finish. The 5-minute time domain demands short burst power with a high heart rate sustained throughout. The primary challenge is conditioning and pacing — the wall balls will tax your legs and lungs while the toes-to-bars demand core control under fatigue. Expect to feel uncomfortable quickly and stay there. The goal is maximum rounds completed with minimal rest.
Coach Insight
Go out hot but controlled — this is only 5 minutes, so there's no saving yourself for later. On wall balls, aim for large unbroken sets, ideally all 13 in a row for the first 2-3 rounds. Use the hip drive to take load off your arms and keep the ball close to your body on the catch. For toes-to-bars, link them in sets of 6 unbroken if possible — use a strong kip and think 'heels back, toes up' to stay rhythmic. The biggest mistake athletes make is breaking wall balls too early or resting too long between movements. Transitions should be immediate — walk straight from the wall to the bar. If you must break, do it strategically: 8-5 on wall balls or 4-2 on toes-to-bars. Every second of rest in a 5-minute AMRAP is costly.
Benchmark Notes
A 5-minute AMRAP of 13 wall balls and 6 toes-to-bars. L5 (3.8-4.4 rounds) takes about 70 seconds a round. Elite athletes hold about 37 seconds a round (8+).
Modality Profile
Two movements: Toes-to-Bar is Gymnastics (bodyweight core movement), Wall Ball is Weightlifting (external load/medicine ball). 1 G + 1 W = 50/50 split.
