100 double-unders
50 alternating dumbbell snatches
100 double-unders

Time cap: 5 minutes
Score is finish time or reps at the cap (250 reps total).
Tiebreak: time after the first set of 100 double-unders.
Why This Workout Is Hard
Two large double-under sets surround fifty snatches under a tight five-minute cap. The load is moderate, but rope skill must survive grip and shoulder fatigue; repeated trips or long snatch breaks can leave even an experienced class athlete capped.
Training Focus
This workout develops the following fitness attributes:
- Speed (9/10): A five-minute cap leaves little room for pauses; fast hand changes, rope consistency, and immediate transitions determine finishing times.
- Stamina (7/10): Fifty snatches fatigue the grip and shoulders before the second hundred double-unders, challenging local endurance and coordination together.
- Power (6/10): Repeated hip extension and springy rope jumps need enough power to remain economical without exhausting the athlete early.
- Endurance (4/10): The effort is short, but sustained breathing control helps maintain rope rhythm after the uninterrupted fifty-rep dumbbell station.
- Strength (3/10): The dumbbell is submaximal for Rx athletes, so repeated cycling and fatigue resistance matter more than absolute lifting strength.
- Flexibility (3/10): Snatch lockout requires usable shoulder range, while the other stations place comparatively little demand on extreme joint positions.

Scaling Options
Official scaled athletes use a 35-lb dumbbell for men and 20 lb for women, replacing each 100 double-unders with 100 single-unders.
Scaling Explanation
Single-unders and a lighter dumbbell preserve the sprint format. Scale when double-under misses would turn most of the five minutes into rope practice.
Intended Stimulus
A short, fast couplet with rope accuracy under fatigue. Keep the opening rope set controlled enough to return to it after the snatches.
Coach Insight
Lay the rope down so it is ready for the second set. Keep snatch hand changes consistent and take one brief planned break before your overhead position or rope timing falls apart.
Benchmark Notes
Reasoned from Annie's rope demands and Open 17.1's 50/35-lb snatch cycling. The total is 250 reps; four capped thresholds at 75, 125, 175, and 225 put 230 reps at L5, while finishers within the five-minute cap start at L6. Male L10 at 3:00 budgets 90 seconds for 200 double-unders, 80 for fifty snatches, and ten for transitions, requiring near-unbroken elite cadence; female L10 is 3:15. A competent athlete who needs rope breaks can therefore finish deep into the final hundred and still cap.

Double-Under is gymnastics and Dumbbell Snatch is weightlifting. Repeating the rope station does not change the equal unique-movement split.
