Workout Description

15-12-9 Reps for Time Thrusters (155/105 lb) Weighted Strict Pull-Ups (45/25 lb)

Why This Workout Is Extremely Hard

This workout combines two brutally demanding movements at elite loads. Thrusters at 155/105 lb are already punishing (Fran uses 95/65), and weighted strict pull-ups with 45/25 lb added is an advanced strength feat most athletes can't sustain for reps. The 15-12-9 scheme means the heaviest sets come first when fatigue is lowest, yet the loading is so extreme that even fresh, most average CrossFitters cannot complete these as prescribed. Grip, shoulders, and legs are all simultaneously taxed with zero recovery built in.

Training Focus

This workout develops the following fitness attributes:

  • Strength (8/10): 155/105 lb thrusters and 45/25 lb weighted strict pull-ups are demanding loads requiring substantial absolute strength. Strict pull-up variation eliminates kipping, maximizing strength demand.
  • Stamina (7/10): Total of 36 reps per movement with heavy loads demands significant muscular endurance, especially in the shoulders, legs, and grip. Fatigue accumulates quickly under these weights.
  • Power (6/10): Thrusters are inherently explosive, requiring a powerful hip drive to transition from squat to overhead press. Heavy loading slightly reduces peak power output but maintains significant explosive demand.
  • Endurance (5/10): The 15-12-9 rep scheme is relatively short, creating moderate cardiovascular demand. Heavy loads force rest breaks, limiting sustained aerobic output but still elevating heart rate significantly throughout.
  • Flexibility (5/10): Thrusters require overhead mobility, hip flexion, and thoracic extension. Strict pull-ups demand shoulder and lat flexibility. Moderate mobility demands across multiple joints throughout the workout.
  • Speed (4/10): Heavy loads force deliberate pacing and strategic rest. Athletes cannot sprint through reps; bar cycling speed is limited by load, making this more about strength management than rapid transitions.

Scaling Options

Weight: Reduce thrusters to 115/75 lb or 95/65 lb depending on strength level — target a load you can cycle for sets of 5-6 comfortably. For weighted strict pull-ups, reduce the added load to 25/15 lb or 10 lb, or remove the weight entirely and perform bodyweight strict pull-ups. Movement substitutions: Replace weighted strict pull-ups with banded strict pull-ups (light band), ring rows with feet elevated, or strict pull-up negatives (3-second descent). Volume modifications: Reduce to 12-9-6 or 9-6-3 if the athlete is newer to heavy barbell cycling or strict pulling movements. Avoid reducing below a load or volume that still creates meaningful muscular challenge.

Scaling Explanation

Scale if you cannot perform at least 5 unbroken thrusters at Rx weight with solid mechanics, or if you cannot complete 3 strict pull-ups without added weight. This workout's stimulus is strength under fatigue — if the load forces you to single-rep grind from the opening set, you've lost the intended effect and increased injury risk significantly. Prioritize technique over load every time: a sloppy thruster with a forward lean or a pull-up that turns into a shrug-and-chin-tuck is not worth the number on the bar. Target completion time is 8-14 minutes — if you're projected beyond 15 minutes, reduce volume or load. Athletes newer to strict pulling movements should always prioritize bodyweight strict pull-ups before adding load, as shoulder integrity under fatigue is the top safety concern here.

Intended Stimulus

This is a heavy strength-endurance sprint lasting roughly 6-12 minutes for well-conditioned athletes. The combination of loaded thrusters and weighted strict pull-ups creates a brutal upper-body and posterior chain demand with no place to hide. Expect short burst power output with significant muscular fatigue accumulating fast — this is not a conditioning piece, it's a strength test under time pressure. The primary challenge is raw strength and the ability to maintain movement quality as your shoulders, triceps, and lats scream at you.

Coach Insight

Respect the weight from the first rep — this is not a workout you can go unbroken through and survive. On thrusters at 155/105 lb, plan your breaks early: consider 8-7, 7-5, 5-4 across the rounds rather than going to failure and grinding. Keep your front rack tight, drive through your heels, and use your hips to punch the bar overhead — don't press it out. For weighted strict pull-ups, the added load eliminates any kipping option, so treat each rep as a controlled strength movement: dead hang start, full elbow lockout at the bottom, chin clearly over the bar at the top. A common mistake is rushing the descent — control the negative to protect your shoulders and maintain tension. Transitions should be deliberate but not slow; the rest between movements is your recovery window. Most athletes blow up on the set of 12 thrusters — that's where the workout is won or lost. Stay ahead of fatigue by breaking before you have to, not after.

Benchmark Notes

15-12-9 thrusters at 155/105 lb and strict pull-ups with 45/25 lb added. An average athlete has a 3-5 rep max on the weighted pull-ups and thrusts 155 at about 80% of max, so L5 (12:50-15:40) works in singles and doubles. L10 (under 5:45) holds sets of 5+ on both.
