Workout Description
EMOM for 10 minutes
2 Overhead Squats (135/95 lb)
2 Push Presses (135/95 lb)
Why This Workout Is Medium
This EMOM gives roughly 45-55 seconds of rest per minute for only 4 total reps. At 135/95 lb, overhead squats demand mobility and skill, and push presses add shoulder fatigue — but the low rep count and generous rest make this very manageable. Cumulative fatigue is minimal over 10 minutes. The limiting factor is OHS technique, not conditioning or volume.
Training Focus
This workout develops the following fitness attributes:
- Flexibility (8/10): Overhead squats demand exceptional thoracic, shoulder, hip, and ankle mobility. This is one of the most mobility-demanding movements in CrossFit, requiring near-extreme range of motion to perform safely.
- Strength (7/10): 135/95 lb overhead squats and push presses are moderately heavy barbell loads requiring significant force production, especially overhead. The low rep scheme reinforces a strength-focused stimulus.
- Power (6/10): Push press requires explosive hip drive and leg power to initiate the bar overhead. Overhead squats demand controlled power through the catch and descent, creating a moderate power demand.
- Endurance (3/10): The EMOM format with only 4 reps per minute provides significant rest, limiting cardiovascular demand. Heart rate elevates briefly each minute but recovers quickly, making this a low aerobic stimulus.
- Stamina (2/10): Only 2 reps per movement per minute over 10 minutes totals 20 reps each. This low volume does not significantly challenge muscular endurance or sustained output capacity.
- Speed (2/10): With only 4 reps per minute and ample rest built into the EMOM, speed of cycling is not a primary concern. Athletes focus on quality movement rather than fast transitions or sprint efforts.
Scaling Options
Weight: Reduce to 95/65 lb for intermediate athletes or 75/55 lb for newer athletes. If overhead squat mechanics are not yet solid, drop to 65/45 lb or use a PVC pipe to drill positions. Movement substitutions: Replace overhead squats with goblet squats or front squats if shoulder mobility or overhead stability is a limiting factor. Replace push press with a strict press at reduced load if athletes lack the hip coordination for the push press. Volume: Reduce to 1 OHS + 1 push press per minute for athletes still learning the movements, or shorten the EMOM to 6-8 minutes. Time: Keep the 10-minute window but allow athletes to work at their own pace (every 90 seconds) if rest is insufficient.
Scaling Explanation
Scale the weight if you cannot perform 3-5 unbroken overhead squats with a stable, upright torso and active shoulders at the prescribed load — this is a skill-first workout, and compromised mechanics at heavy loads defeats the purpose. Scale the movement entirely if you lack the shoulder mobility to safely receive the bar overhead in a squat; front squats preserve the stimulus without the injury risk. The goal is to finish all 10 rounds with crisp, confident reps — not to survive ugly sets. Prioritize technique over load every time in this format. Athletes should feel challenged but never feel like they are grinding or failing reps; if you miss a lift or your form breaks down by minute 5, the load is too heavy.
Intended Stimulus
This is a skill-strength EMOM designed to build overhead positional strength and barbell cycling efficiency over a moderate 10-minute time domain. The low rep count (2+2) per minute means each set should feel like a short burst of controlled power — not a grind. The primary challenge is technical: maintaining overhead squat mechanics and push press timing under moderate fatigue as the minutes accumulate. Expect your shoulders and upper back to feel the cumulative demand by minutes 6-10.
Coach Insight
With only 4 reps per minute, you should have 45-50 seconds of rest if moving efficiently — use it. Treat each minute as a mini skill session, not a race. For the overhead squat, set your grip wide, lock your lats, and drive your knees out aggressively at the bottom — the bar will want to drift forward as fatigue sets in, so actively press up into it throughout the squat. For the push press, use a sharp, aggressive dip-drive to initiate — don't muscle it overhead. A common mistake is letting the elbows drop on the OHS receiving position or rushing the push press without a full hip extension. Sequence matters: complete your 2 OHS first, then transition directly into 2 push presses. Keep the bar on your back between movements to save time. Avoid the temptation to rush — sloppy reps at this load are a recipe for missed lifts or injury.
Benchmark Notes
This EMOM prescribes fixed work (2 OHS + 2 push press per minute for 10 minutes) with no scoring metric — athletes either complete each minute or they don't. The primary limiters are overhead squat mobility and shoulder stability under fatigue, but there is no numeric output to benchmark.
Modality Profile
Both Overhead Squat and Push Press are barbell weightlifting movements with external load. 2 movements, both Weightlifting = 100% W.
