Workout Description

For total reps across 4 intervals: Rounds 1 and 2 - 2 minutes work, 1 minute rest: 15 toes-to-bars 15 overhead squats Max-calorie row Round 3 - 2 minutes work, 1 minute rest; Round 4 - 3 minutes work: 15-calorie row 15 overhead squats Max bar muscle-ups ♀ 75 lb (34 kg) ♂ 115 lb (52 kg) Every rep counts. Tiebreak: time of the final overhead squat. Pro-tier workout. Submitted by CrossFit Angola.

Why This Workout Is Very Hard

Short intervals force high output through toes-to-bars, overhead squats, rowing, and bar muscle-ups with grip and shoulder fatigue carrying across the rests.

Training Focus

This workout develops the following fitness attributes:

  • Stamina (9/10): Repeated gymnastics, rowing, and overhead squats accumulate severe grip, shoulder, trunk, and leg fatigue.
  • Speed (8/10): Each interval rewards fast fixed work, immediate transitions, and aggressive use of the remaining seconds.
  • Endurance (6/10): Nine work minutes at high output and incomplete one-minute recoveries demand fast aerobic recovery.
  • Flexibility (6/10): Repeated overhead squats require stable lockout, squat depth, and thoracic control while breathing hard.
  • Power (6/10): Strong pulls on the rower and explosive gymnastics turnover increase the scored work in each short window.
  • Strength (5/10): The Pro overhead squat load and bar muscle-ups require a useful strength reserve under fatigue.

Scaling Options

Official 2025 tiers: Advanced uses 15 toes-to-bars, 15 overhead squats, and chest-to-bar pull-ups at 95/65 lb. Intermediate uses 10 toes-to-bars, 10 overhead squats, and pull-ups at 75/55 lb. Novice uses 10 hanging knee raises, 10 overhead squats, and pull-ups at 65/45 lb. Rookie uses 10 sit-ups, 10 overhead squats, and ring rows at 45/35 lb. The fixed row calories are 15 for Advanced and 10 for Intermediate, Novice, and Rookie.

Scaling Explanation

The official tiers reduce fixed repetitions, gymnastics difficulty, and barbell load so each athlete still reaches a max-rep station inside the same 2/1/2/1/2/1/3 timeline.

Intended Stimulus

Finish the fixed work with enough time to score on the final station in every interval. The first two rounds should not create a grip debt that blocks bar muscle-ups in rounds 3 and 4.

Coach Insight

Know the latest time you can leave each fixed station. Break toes-to-bars before grip failure, keep overhead squats efficient, and move to the max-rep station without pausing to watch the clock.

Benchmark Notes

The clock contains 9 work minutes and 3 rest minutes. Completing every fixed station contributes 120 reps before max-calorie rowing and bar muscle-ups. The thresholds from 90 to 215 span athletes who do not clear every fixed station through athletes who add 95 max-station reps. L5 at 155 equals all fixed work plus 35 scored calories or muscle-ups; L10 requires more than 215 total reps, or over 10.5 additional reps per work minute beyond the fixed 120.
