Workout Description
For Time (with a Partner)
400 meter Run with Deadball (20/15 kg)
Then 5 rounds of:
40 Ball Slams (20/15 kg)
2 Tuck Jumps
40 Pull-Ups
40 Power Cleans (40/60 kg)
40 Push-Ups
40 Shoulder-to-Overhead (40/60 kg)
100 meter Run
Then:
400 meter Run with Deadball (20/15 kg)
Time cap: 60 minutes
Why This Workout Is Very Hard
This partner workout combines extreme volume (200 pull-ups, 200 power cleans, 200 push-ups, 200 shoulder-to-overhead across 5 rounds) with moderate-to-heavy barbell loading (60kg cleans and S2OH). The barbell cycling volume alone is brutal, and grip is destroyed by alternating pull-ups with heavy cleans. Even split between two athletes, cumulative fatigue from 5 rounds of 8 movements plus bookend carries makes the 60-minute cap genuinely threatening for average athletes.
Training Focus
This workout develops the following fitness attributes:
- Stamina (10/10): Massive volume across 5 rounds — 200 pull-ups, 200 push-ups, 200 power cleans, 200 shoulder-to-overhead, and 200 ball slams — creates extreme muscular endurance demands on virtually every major muscle group.
- Endurance (8/10): The 60-minute time cap, repeated running segments, and continuous high-rep work create sustained cardiovascular demand. Partner format allows brief recovery but overall aerobic output remains very high throughout.
- Power (6/10): Ball slams, tuck jumps, and power cleans are inherently explosive movements. With 200 reps of each across rounds, maintaining power output under fatigue is a significant challenge.
- Strength (5/10): Power cleans and shoulder-to-overhead at 40/60 kg represent moderate loads requiring real strength, but the high rep count shifts the stimulus away from maximal force production toward muscular endurance.
- Speed (5/10): For Time format incentivizes fast transitions and efficient cycling, but the sheer volume and 60-minute cap demand strategic pacing rather than all-out sprinting throughout.
- Flexibility (3/10): Standard mobility requirements for cleans, overhead pressing, pull-ups, and running. No extreme range-of-motion demands, though hip and shoulder mobility will be tested under fatigue.

Scaling Options
Weight: Reduce deadball to 10 kg if the 15/20 kg version compromises the carry or slams. Scale Power Cleans to 30/40 kg and S2OH to 30/40 kg for athletes who cannot cycle the Rx load for sets of 10+. Volume: Reduce to 3 rounds instead of 5 for newer athletes or those with limited conditioning base. Reduce reps to 20 per movement per round (20 Ball Slams, 20 Pull-Ups, 20 Power Cleans, 20 Push-Ups, 20 S2OH) to maintain intensity without sacrificing movement quality. Movement substitutions: Replace Pull-Ups with Ring Rows or Banded Pull-Ups. Replace Power Cleans with Hang Power Cleans or Dumbbell Power Cleans. Replace S2OH with Push Press using lighter load or dumbbells. Replace Tuck Jumps with Step-Ups or Box Step-Overs for athletes with knee concerns. Shorten the runs to 200m if the gym layout or athlete capacity requires it.
Scaling Explanation
Scale if you cannot perform at least 5 unbroken pull-ups, cannot cycle the barbell for sets of 5+ with good form, or if you anticipate hitting the 60-minute time cap before round 3. The goal is to finish within the time cap while maintaining movement integrity — intensity is secondary to technique on heavy barbell movements like Power Cleans and S2OH, where fatigue-driven breakdown leads to injury. Athletes should prioritize scaling volume (fewer rounds or reps) over scaling weight alone, as the cumulative rep count is the true challenge here. A well-scaled version should feel like a hard 45-50 minute effort with manageable rest between partner transitions — if you're standing around for more than 30-40 seconds waiting, the load or volume may be too heavy.
Intended Stimulus
This is a long-duration partner grind targeting muscular endurance, mental toughness, and aerobic capacity — expect a 45-60 minute sustained effort. The workout demands a hard, steady engine rather than short bursts of power. The primary challenge is mental: managing fatigue across high-volume barbell cycling, bodyweight movements, and loaded carries while keeping your partner accountable. The pairing of Power Cleans and Shoulder-to-Overhead in the same round is deliberately taxing on the posterior chain and shoulders, making pacing and smart splitting critical to survival.
Coach Insight
Start conservative — the opening 400m deadball carry sets the tone, so resist the urge to sprint it. Communicate with your partner immediately about how you'll split reps: a 20/20 or 10/10 alternating scheme works well for most movements, but consider smaller sets of 5-8 on Power Cleans and S2OH as fatigue accumulates in later rounds. Ball Slams are your active recovery — use them to breathe and reset. Tuck Jumps are only 2 reps, so do them unbroken and use them as a mental reset between the slams and pull-ups. On Pull-Ups, avoid going to failure early — sets of 5-8 unbroken are sustainable across 5 rounds. For Power Cleans and S2OH, prioritize a strong hip hinge and full lockout respectively; technique breakdown here is where injuries happen. The closing 400m deadball carry will feel brutal — plan who carries first and commit to short handoff intervals of 50-100m. Common mistakes: going too hard in rounds 1-2, letting the barbell cycling turn into singles too early, and poor communication with your partner on transitions.
Benchmark Notes
Partner workout with a 60-minute cap: a 400 m deadball run, five rounds of 40 ball slams, 2 tuck jumps, 40 pull-ups, 40 power cleans, 40 push-ups, 40 shoulder-to-overheads and a 100 m run, then another deadball run. That is about 1,000 reps in all; capped teams are graded by reps, finishers by time. An average team runs into the cap, so finishing at all is L6. L10 (under 39:30) holds about 6:45 a round.
Modality Profile
8 movements total: Gymnastics (3) = Tuck Jump, Pull-Up, Push-Up; Monostructural (2) = Run, Medicine Ball Run (running component); Weightlifting (3) = Ball Slam, Power Clean, Shoulder-to-Overhead. Note: Medicine Ball Run is counted as Monostructural since the primary movement is running, while Ball Slam is Weightlifting. Percentages: G=3/8=38%, M=2/8=25%, W=3/8=37%
