Workout Description
2 Rounds for Time
40 Pull-Ups
10 Back Squats (225/155 lb)
40 Wall Ball Shots (20/14 lb)
10 Deadlifts (225/155 lb)
40 Sit-Ups
Why This Workout Is Very Hard
Two rounds of 270 total reps with significant grip interference is brutal. Pull-ups (40) immediately tax grip before barbell work, and wall balls (40) crush the legs before deadlifts. The 225lb back squats and deadlifts are moderately heavy but arrive under serious fatigue. Cumulative volume across both rounds — 80 pull-ups, 80 wall balls, 80 sit-ups, 20 heavy barbell lifts — will take most athletes 25-35+ minutes with extensive breaking.

Training Focus
This workout develops the following fitness attributes:
- Stamina (8/10): High volume across 40 pull-ups, 40 wall balls, and 40 sit-ups per round taxes muscular endurance significantly. Grip, posterior chain, and core fatigue accumulate heavily across both rounds.
- Endurance (6/10): Two rounds of high-rep movements with moderate barbell loads create sustained cardiovascular demand. The continuous transitions between pulling, squatting, and core work keep heart rate elevated throughout.
- Strength (5/10): 225/155 lb back squats and deadlifts represent moderate-to-heavy loads for most athletes. However, the low rep count of 10 per movement limits true maximal strength expression.
- Speed (5/10): For-time format incentivizes efficient transitions and steady cycling through high-rep sets. Managing pace across pull-ups and wall balls while preserving capacity for barbell work is critical.
- Flexibility (4/10): Back squats demand hip and ankle mobility, wall balls require full squat depth, and pull-ups need shoulder flexibility. Moderate overall mobility requirements across multiple movement patterns.
- Power (3/10): Wall ball shots have a moderate power component, but the high rep ranges and fatigue context shift the stimulus toward muscular endurance rather than explosive power output.

Scaling Options
Weight reductions: Scale back squats and deadlifts to 155/105 lb (70% of Rx) or 135/95 lb (60%) depending on strength level — you should be able to complete each set of 10 in no more than 2 sets. Movement substitutions: Replace pull-ups with banded pull-ups, ring rows, or jumping pull-ups. Scale wall ball weight to 14/10 lb or reduce to a 9-foot target. Sit-ups can remain as-is or be substituted with AbMat sit-ups for comfort. Volume modifications: Reduce to 30 pull-ups and 30 wall balls per round, or cut to 1 round plus a cash-out if the athlete is newer. Consider reducing to 6-8 reps on barbell movements if loading is the limiting factor.
Scaling Explanation
Scale if you cannot perform at least 5 strict pull-ups or 10 kipping pull-ups unbroken when fresh — doing 40 pull-ups in broken sets of 1-2 destroys the stimulus and risks injury. Scale the barbell if 225/155 lb is more than 70% of your 1RM back squat or deadlift — these sets of 10 should feel challenging but never near failure. The goal is to finish in 18-30 minutes while keeping rest periods short and intentional. If you're looking at a 35+ minute workout, reduce volume or load. Prioritize movement quality on the barbell over hitting Rx weight — a rounded-back deadlift under fatigue is never worth it. Intensity and consistent movement trump ego loading every time.
Intended Stimulus
Moderate to long effort targeting 18-30 minutes of sustained work. This workout blends high-rep gymnastics and bodyweight movements with moderate barbell loading, creating a grind that taxes your pulling strength, leg endurance, and midline stability simultaneously. The primary challenge is muscular endurance — your arms, legs, and core will all be screaming by the second round. Expect a hard, sustained effort that tests your ability to keep moving when fatigue accumulates across multiple muscle groups.
Coach Insight
The key to this workout is managing your pull-ups and wall balls early so you have something left in round two. Break pull-ups from the start — sets of 8-10 in round one, dropping to 5-7 in round two. Do NOT go to failure on the bar. The 10 back squats and 10 deadlifts at 225/155 are moderate loads that should be done in 1-2 sets max — treat these as active recovery compared to the high-rep movements. For wall balls, aim for sets of 10-15 with short breaks rather than grinding out singles. Sit-ups are your mental reset — breathe and move steadily. Common mistakes: blowing out on pull-ups in round one and crawling through round two, going too heavy on the barbell and losing time to failed reps, and rushing transitions when a 5-second breath would save 30 seconds of suffering. Suggested rep schemes — Pull-ups: 10-10-10-10 or 8-8-8-8-8. Wall balls: 15-15-10 or 10-10-10-10. Squats and deadlifts: unbroken or quick 5-5.
Benchmark Notes
Two rounds of 40 pull-ups, 10 back squats at 225/155 lb, 40 wall balls, 10 deadlifts at 225/155 lb and 40 sit-ups. The pull-ups are the biggest piece. L5 (16:30-19:30) does them in sets of 7-8 and takes about 9 minutes a round. L10 (under 8:15) holds about 4 minutes a round.
Modality Profile
5 movements total: Pull-Up (G), Sit-Up (G) = 2 Gymnastics; Back Squat (W), Deadlift (W), Wall Ball (W) = 3 Weightlifting. G: 2/5 = 40%, W: 3/5 = 60%, M: 0%.
