Workout Description
AMRAP in 25 minutes
400 meter Run
11 Strict Pull-Ups
70 meter Walking Lunges
11 Strict Pull-Ups
70 Push-Ups
11 Strict Pull-Ups
Why This Workout Is Very Hard
This 25-minute AMRAP stacks brutal volume: 70 push-ups and 33 strict pull-ups per round create massive upper body fatigue, while 400m runs and 70m lunges tax the legs simultaneously. Strict pull-ups (no kipping) are the critical limiter — appearing three times per round, they'll fail rapidly under accumulated fatigue. Most average athletes will struggle to complete even two full rounds as prescribed.
Training Focus
This workout develops the following fitness attributes:
- Stamina (9/10): Extremely high muscular endurance demand with 33 strict pull-ups, 70 push-ups, and 70 meters of walking lunges per round. Strict movements amplify fatigue, requiring sustained output across multiple rounds.
- Endurance (8/10): A 25-minute AMRAP with 400m runs each round creates sustained cardiovascular demand. The repeated running combined with high-rep bodyweight work keeps heart rate elevated throughout the entire workout.
- Strength (4/10): Strict pull-ups and push-ups require meaningful relative bodyweight strength, especially as fatigue accumulates. Strict standards eliminate kipping momentum, placing greater demand on raw pulling and pressing strength.
- Speed (4/10): Pacing is critical over 25 minutes, but the strict movement standards and high rep counts naturally limit cycling speed. Efficient transitions and smart breaking strategies matter more than raw speed.
- Flexibility (3/10): Walking lunges require moderate hip flexor and ankle mobility. Pull-ups and push-ups demand basic shoulder range of motion. No extreme mobility positions are required throughout the workout.
- Power (1/10): No explosive movements are programmed. Strict pull-ups, push-ups, and walking lunges are all slow, controlled efforts focused on sustained muscular output rather than rapid force production.

Scaling Options
Strict Pull-Ups: Scale to 6-8 reps per set, banded strict pull-ups, or ring rows for athletes who cannot perform multiple strict pull-ups unbroken. Avoid kipping — this workout is specifically strict. Push-Ups: Reduce to 40-50 reps, or perform push-ups from the knees to maintain volume while preserving movement quality. Elevating hands on a box is another solid option that keeps the body in a plank position. Walking Lunges: Reduce to 50 meters if 70 meters causes significant knee pain or breakdown in form. Run: Reduce to 300 meters or substitute a 500-meter row or 1-minute bike if running is limited. Volume Modification: Consider scaling the pull-up sets to 7 reps each (21 total per round) and push-ups to 40-50 reps to keep athletes moving and avoid excessive rest periods that kill the stimulus.
Scaling Explanation
Scale if you cannot perform at least 5 strict pull-ups unbroken when fresh — this workout demands repeated strict pulling and going Rx with insufficient capacity will result in long stalls on the bar and potential shoulder injury. Scale push-ups if your hips sag or your lower back takes over before rep 20 — form breakdown here leads to injury and defeats the stimulus. The goal is to complete at least 3 full rounds in 25 minutes while keeping rest periods short and intentional. Prioritize technique over volume every time — a clean set of 6 banded pull-ups beats a sloppy kipping set of 11. Athletes newer to high-volume strict work should treat this as a strength-endurance builder and scale generously, knowing the stimulus is about sustained effort, not ego.
Intended Stimulus
This is a long-duration grind — expect 25 minutes of sustained, full-body muscular endurance work. The time domain is firmly in the long aerobic category, demanding a steady engine rather than short bursts of power. The primary challenge is upper body muscular endurance, specifically the pulling and pushing muscles being taxed repeatedly across every round. The 33 strict pull-ups and 70 push-ups per round, combined with running and lunges, will accumulate serious volume on the shoulders, chest, triceps, and lats. Athletes should expect their upper body to fatigue significantly by round two, making mental toughness and smart pacing the deciding factors in total output.
Coach Insight
The run is your recovery — use it to shake out your arms and breathe before hitting the pull-ups. The biggest mistake athletes make is going unbroken on the first set of strict pull-ups and torching their pulling capacity for the rest of the workout. Break the 11 strict pull-ups from the very first round — sets of 4-4-3 or 5-3-3 are smart. Never go to failure on the bar. For push-ups, the 70-rep set is the workout's biggest time sink — break these early and often, think 15-12-10-10-10-8-5 or similar, and keep rest short but intentional. Walking lunges should be steady and controlled — keep your torso upright and drive through the front heel to protect your knees. Avoid rushing the lunges as they are active recovery between pull-up sets. Common mistakes: going unbroken early on pull-ups, collapsing form on push-ups as fatigue sets in, and treating the run as a sprint rather than a controlled reset. Aim for consistent round splits rather than a fast first round and a crawl to the finish.
Benchmark Notes
Each round is a 400 m run, 70 m of walking lunges, 70 push-ups and 33 strict pull-ups in three sets of 11. L5 (1.7-2 rounds) does the strict pull-ups in sets of 3-4 and takes about 13:30 a round. Elite athletes hold about 6 minutes a round (4.1+ in 25 minutes).
Modality Profile
4 movements total: Run (M), Strict Pull-Up (G), Walking Lunge (G), Push-Up (G). 3 gymnastics movements and 1 monostructural movement. 3/4 = 75% G, 1/4 = 25% M, rounded to nearest 10% gives G: 70, M: 30, W: 0.
